Most sleep advice for skin stops at "get eight hours." This is the equivalent of telling someone trying to lose weight to "eat less." It's true, it's useless, and it doesn't help anyone actually do the thing.
The real question isn't how long you spend in bed. It's how much of that time your body spends in the deep, restorative stages where your skin actually does its repair work. Two people can sleep for the same number of hours and wake up with completely different skin, because one of them spent more of those hours in slow-wave sleep and the other spent them tossing, scrolling, and waking at 3am.

The high-impact changes (do these first)
1. Keep your bedroom cool
This is the single most underrated sleep variable. Slow-wave sleep requires a small drop in your core body temperature, which is much harder to achieve in a warm room. Studies on sleep environment consistently find that bedroom temperatures between 16°C and 18°C produce more deep sleep than warmer ones. Most people sleep too warm and don't realise it.
If you only do one thing on this list, turn the heating down or open a window. Layer the bedding instead of warming the room. The body wants to lose heat through the skin overnight, and a cool room makes that possible.
2. Go to bed at the same time, even at weekends
Your circadian rhythm runs on predictability. The more consistent your sleep timing, the more efficiently your body drops into deep sleep when you lie down. Erratic timing, including weekend lie-ins that shift your schedule by two or three hours, fragments sleep architecture for several nights afterwards.
The hard truth is that the weekend lie-in is often the reason Monday feels terrible. Try to keep your bedtime within a 30-minute window every day, including Saturday and Sunday. If you're sleep-deprived during the week, the answer is earlier bedtimes, not later mornings.
3. Cut alcohol in the three hours before bed
Alcohol is the most underestimated sleep destroyer. It helps you fall asleep, which is why so many people use it as a wind-down, but it severely fragments the second half of the night. It suppresses slow-wave sleep, increases night waking, and elevates heart rate during what should be the deepest stages.
You don't need to give up drinking. You just need to stop drinking close to bedtime. A glass of wine with dinner at 7pm has minimal effect on sleep architecture by 11pm. The same glass at 10pm doesn't.
4. Get bright light in your eyes within an hour of waking
Sleep starts in the morning. Bright light exposure shortly after waking sets your circadian clock, suppresses melatonin during the day, and primes your body to release it again at the right time at night. People who get morning light fall asleep faster and reach deeper sleep stages.
Outdoor light is best because indoor lighting, even bright indoor lighting, is dim by comparison. Five to ten minutes outside in the morning, even on a grey day, makes a measurable difference. If you can't get outside, sit by a window. If you can't sit by a window, a daylight lamp at the breakfast table is better than nothing.
If you sleep eight hours but wake up tired, the problem isn't quantity. It's depth. And depth is influenced by things you do during the day, not just at bedtime.

5. Stop scrolling an hour before bed
The blue light story has been overstated. The bigger problem with phones at night isn't the light, it's the cognitive arousal. Scrolling, reading work emails, checking social media, watching anything stimulating, all of it keeps your nervous system in an alert (sympathetic) state that delays the transition into deep sleep even after you put the phone down.
The fix is harder than it sounds because phones are designed to be hard to put down. Putting the phone in another room is more effective than turning on Do Not Disturb. Reading a paper book is more effective than reading on a Kindle, and a Kindle is more effective than a phone. The closer your wind-down is to "sit quietly with no input," the better your sleep will be.
6. Eat your last meal at least two hours before bed
Active digestion competes with deep sleep. If your body is processing a heavy meal when you lie down, your core temperature stays elevated, your blood sugar fluctuates, and your sleep stays shallower. Late, heavy dinners (the kind common in southern Europe) are particularly disruptive if you go to bed soon after.
You don't need to eat early in any rigid sense. You just need a buffer between your last meal and your sleep. Two hours is a reasonable minimum. Three is better. If you're hungry at bedtime, a small snack is fine, particularly something with protein, but skip anything heavy, sugary, or spicy.
7. Cut caffeine after lunch
Caffeine has a half-life of around five hours, which means a coffee at 3pm still has a quarter of its caffeine in your system at midnight. People who insist they can drink coffee in the evening and "still sleep fine" usually mean they fall asleep fine. The deep sleep stages are still being suppressed, they just don't notice because they're unconscious.
If you've never tried cutting afternoon coffee, try it for a week. The change in sleep quality is often more dramatic than the change in alertness during the day.
8. Add magnesium glycinate in the evening
Magnesium is one of the few supplements with consistent evidence for sleep support. The glycinate form is the one to look for because it crosses the blood-brain barrier more effectively than other forms (magnesium oxide, the cheapest version, mostly doesn't). 200-400mg in the evening is the standard dose. It won't put you to sleep, but it does seem to support deeper, more continuous sleep in people who are deficient, which is most people.
Speak to a doctor before adding any supplement, particularly if you have kidney issues, take other medications, or are pregnant.
The smaller changes (worth knowing about)
9. Keep your bedroom dark
Even small amounts of light during sleep affect sleep quality. Streetlights through thin curtains, the glow of a charging cable, the standby light on a TV. Blackout curtains, an eye mask, or just unplugging the bedroom electronics all help. This matters more than people assume because the effect is cumulative across every night.
10. Wind down deliberately, not accidentally
The hour before bed should feel different from the rest of the day. Most people slide from "active" to "horizontal" without any transition, which is why their nervous system is still in work mode when they close their eyes. A wind-down practice is anything that signals to your body that the day is ending. A hot bath. Slow stretches. A breathing exercise. A book. Something dull on purpose.

11. Address the 3am wake-up
If you wake at 3am most nights and lie there for an hour, that's not random. It's almost always a stress signal: a small spike in cortisol that lifts you out of deep sleep before your body is ready. The fix is upstream. Better daytime stress management, less alcohol, and more wind-down before bed will usually reduce 3am waking within a few weeks.
What doesn't help: lying in bed checking the time, getting frustrated, or reaching for your phone. If you're awake for more than 20 minutes, get up, sit in low light somewhere else, do something quiet and boring, and go back to bed when you feel sleepy. If I had to choose three for someone starting from scratch, they would be: cool the bedroom (number 1), regularise the timing (number 2), and stop drinking close to bed (number 3). Those three alone produce more measurable difference than any of the smaller interventions stacked together. Once they feel automatic, add a fourth, then a fifth.
The other important thing to know: sleep changes take time to show up. A single good night doesn't fix tired skin, and a single bad night doesn't ruin good skin.
